Question

What cadence should I run a 5K at?

For a 5K most recreational runners land between 175 and 190 steps per minute, roughly 5 to 10 higher than their easy run cadence, and that rise happens on its own when you speed up.

Cadence rises with speed

You do not pick a 5K cadence. Your legs pick it. Speed equals stride length times cadence, and when you run faster, both go up. Most runners add 5 to 15 steps per minute between an easy jog and 5K effort.

So if your easy cadence is 168, your 5K cadence will probably sit around 176 to 182. If your easy cadence is 160, expect 168 to 175. Neither is wrong. See what is a good running cadence for the easy pace ranges.

What is a good cadence for a 5K?

For most recreational runners, 175 to 190. Tall runners sit at the low end or a little under. Short runners sit at the high end or a little over. Elite runners race a 5K at 190 or more, but they are also covering far more ground per step.

The number itself is less useful than the pattern. A 5K cadence that is only 2 or 3 higher than easy pace usually means the extra speed is coming from a longer stride. Sometimes that is fine. Often it means the foot is starting to reach.

Do not force it in the race

Trying to hit 185 on race day, when your easy cadence is 160, makes steps short and tense. It wastes energy. Let cadence rise naturally with effort.

If you want a higher race cadence, build it on easy runs first. Add 5 percent, hold it for three to four weeks, then check on video. The race cadence follows the easy cadence up.

Watch the last kilometre

The 5K cadence that matters most is the one in the final third. When you tire, the stride gets long and lazy and cadence drops. That is when the foot starts landing ahead of the hip. If you can, film yourself near the end of a hard effort, not just fresh. Read why form breaks down when tired.

What actually makes the 5K faster

Cadence is a lever, not a goal. The thing that makes you faster is removing the brake of a reaching foot, then adding fitness. See how to run faster without running more for the form side.

How to check it with Caden

  1. Tap Run a new analysis and set up a side-on shot. Film a stride at 5K effort. A track or a flat straight path works best.
  2. Read the cadence chip on the results screen and compare it with a clip from an easy run.
  3. Open the Where your foot lands dial. At 5K pace it should still score well. A drop from your easy run clip means the extra speed is coming from reach.
  4. In Stats, keep the easy and race clips in History so you can compare cadence at each pace over the season.

FAQ

Is 180 the right cadence for a 5K?

For many runners, yes, but only because it lands inside the 175 to 190 range. It is not a target to force. Let it rise with effort.

Should my 5K cadence be higher than my easy cadence?

Yes, usually by 5 to 15 steps per minute. If it barely changes, the speed is coming from a longer stride.

Does a higher cadence make me faster in a 5K?

Only if it removes a reaching foot. If your landing is already good, more cadence just means shorter steps at the same speed.
